Beginner Calisthenics Workout Plan

A beginner calisthenics workout plan trains pull, push and dip 3 times a week, with rest days between. Sets are a fraction of your own best set, never a fixed number, so the plan scales to wherever you are starting from, and the only progression rule is to retest the number the fraction is built from.

What does a beginner week look like?

A beginner week is 3 training days, Monday, Wednesday and Friday, with Tuesday, Thursday and the weekend as rest or a walk. Each training day covers all 3 movements: pull, push and dip. Rest about 90 seconds between sets, and do the movements in whichever order you like: nothing about the plan depends on sequence.

Why 3 days and not 5?

3 days is where the evidence for beginners points, and the rest days are not wasted. Rhea et al. (2003) analysed 140 studies and 1,433 effect sizes and found untrained people made their largest gains training each muscle group 3 days a week, at about 60 percent of maximum, with 4 sets per muscle group. Grgic et al. (2018) pooled 22 studies and found strength gains rose with frequency, from an effect size of 0.74 at 1 day a week to 0.93 at 3, with the effect significant for the upper body. The American College of Sports Medicine position stand recommends 2 to 3 days a week for novices and 1 to 2 minutes of rest between sets in the 6 to 12 repetition zone.

The day between sessions is where the adaptation happens. Doma et al. (2023) pooled 20 studies on repeated bouts of the same exercise and found soreness, muscle damage markers and the strength drop were all significantly worse after a first bout than after a second, with the strength drop lasting 24 to 48 hours. Training on that drop trains less, not more. Expect the first week to be the sorest, and keep the rest day.

Why half your best set, not a fixed number?

Half your best set scales with you automatically, where a fixed rep target ignores where you are starting from. If your best pull is a 10 second dead hang, train 5 second holds; if your best push-up set is 20, train sets of 10. That keeps every set well short of failure, which is what lets you repeat the session 3 times a week without the soreness or the failed reps that come from testing your limit every time you train.

The fraction itself is a rule of thumb. What is not is the reasoning behind stopping short: Robinson et al. (2024) ran meta-regressions across studies on how close to failure sets are taken and found a negligible relationship between reps left in reserve and strength gain. Sets at half your best leave several reps in reserve and lose nothing on the number you are chasing.

What if a movement is still too hard to load this way?

Use the easier version of the movement, and apply the same fraction to that. An incline push-up counts as your push if a floor push-up is not there yet, a wall push-up if even the incline is too much; a bench dip counts if a bar dip is not; scapular pull-ups or negative pull-ups count as your pull if you cannot yet do one. Train the version your body can currently do at half your best set, and let the harder version follow once the easier one stops being a challenge.

Do you need to warm up first?

You need a few minutes of easy movement before the first set, and no more than that. Fradkin et al. (2010) reviewed 32 high quality studies and found a warm-up improved performance in 79 percent of the measures examined, with little evidence of harm. Arm circles, a light jog in place, a few slow bodyweight squats, then 1 easy set of each movement at well under half your best set if the first working set otherwise feels stiff. The goal is blood moving through the shoulders and hips before they take load, not a separate workout.

What is the progression rule?

The progression rule is 1 sentence: when a training day at the current fraction feels controlled through every rep of every set, retest your best set for that movement, then train from half of the new number. The schedule does not change, the sets and rest do not change, only the number the fraction is built from moves.

The rule works because it raises total volume, and total volume is what drives strength gain. Peterson et al. (2011) followed 83 people through 12 weeks of progressive training and found the total volume of work done was strongly associated with the gain in maximal strength, with a standardised coefficient of 0.66 in men and 0.26 in women, after adjusting for age, body mass and starting strength. Every retest that comes back higher raises every set that follows.

How many days a week should a beginner do calisthenics?

How many sets and reps should a beginner do?

3 sets per movement, with reps at roughly half your best set for that movement, as a rule of thumb. If your best set of push-ups is 10, train sets of 5. Rhea et al. (2003) found 4 sets per muscle group produced the largest gains; 3 is the beginner's version, with the 4th arriving once 3 feel routine.

How do I progress a calisthenics workout plan?

How long should I rest between sets?

Keep the rest day, do the session at a smaller fraction if you must, and the soreness fades within a few sessions.
