Wall Push-Ups for Beginners

A wall push-up is a normal push-up done standing, hands on a wall, which shifts nearly all your body weight onto your feet instead of your arms. It is the true zero point for a beginner with no pushing strength yet, useful for days to a couple of weeks before moving to an incline.

What is a wall push-up?

A wall push-up is a push-up done standing, with the hands on a wall instead of the floor, so the body leans in and out at an angle instead of lowering toward the ground. Stand an arm’s length from the wall, hands flat on it at shoulder height and shoulder width, feet together. Keeping your body in one straight line from head to heels, bend your elbows and lean in until your chest nears the wall, then press back to a full elbow lockout.

Everything about the movement matches a floor push-up except the angle. The closer to vertical your body is, the less of your weight the arms have to move, and standing is as close to vertical as a push-up gets. That is why it is the first step in how to do push-ups for beginners.

How much load does a wall push-up remove?

A wall push-up removes most of the load a floor push-up puts on the arms, and the exact fraction depends on how far your feet are from the wall. No study has measured the wall version on a force plate, so the number below is reasoning from the versions that have been measured. Gouvali and Boudolos (2005) recorded the load on the arms at 66.4 percent of body weight in a floor push-up and 52.9 percent on the knees. Ebben et al. (2011) tested hands raised on 30 and 60 centimetre boxes in 23 people and found that both, along with the knee version, loaded the arms less than every other variation. A wall is far past the highest box, so the wall sits at the bottom of that line.

One detail from Ebben is useful for tall beginners: body height was unrelated to the load in every variation except the 60 centimetre box, where taller people carried more. The same holds at the wall. The further your feet are from it, the more of you the arms hold.

Does a wall push-up train the same muscles as a floor push-up?

A wall push-up trains the same muscles as a floor push-up, at a much lower intensity, with one exception at the shoulder blade. Youdas et al. (2010) measured the floor push-up at 95 to 105 percent of a maximal contraction for the chest and 73 to 109 percent for the triceps; at the wall those muscles do the same job against a fraction of the load. Ludewig et al. (2004) compared push-up variations in 30 people and found the wall version activated the serratus anterior, the muscle that holds the shoulder blade to the ribs, but with a higher share of upper trapezius than the floor version, a ratio of up to 2.0 against under 0.2 on the floor. In plain terms: at the wall, the shoulders are more likely to shrug up toward the ears.

That is the one form point the wall version needs more than any other. Keep the shoulder blades down and away from the ears on every rep, which is the same job trained in scapular push-ups.

What does correct form look like?

Correct form at the wall is the same standard as on the floor, and the low load is exactly why it is worth being strict about it.

  1. Hands. Shoulder width apart at shoulder height, fingers pointing up, palms flat.
  2. Feet. Together, an arm’s length from the wall to start. Step further back to make the rep harder.
  3. Body line. One line from head to heels. No piking at the hips to shorten the lean.
  4. Elbows. Travelling back at about 45 degrees, not flaring straight out to the sides.
  5. Range. Chest all the way to the wall on every rep, then a full lockout at the top.
  6. Shoulders. Down, away from the ears, through the whole rep.

Sloppy form here becomes a habit that follows you onto the incline. Treat the wall as practice for the real standard, not a break from it.

How many reps and sets?

3 sets of 10 to 15 reps, 2 or 3 times a week, is enough at this stage, and every number in that sentence is a rule of thumb. The frequency has evidence behind it: Grgic et al. (2018) pooled 22 studies and found strength gains rose from an effect size of 0.74 at 1 session a week to 0.82 at 2 and 0.93 at 3. Daily wall push-ups add little beyond that, and rest days are where the adaptation happens.

If your best set is only 3 or 4 reps with a shaky line, stay at the wall longer and step your feet closer, rather than muscling through with a bent body to hit a number.

When should you move to an incline?

Move to an incline when a set of 10 to 15 wall push-ups is controlled through every rep, with the same straight body line you would want on the floor and the chest touching the wall each time. For most beginners that takes days to a couple of weeks, not months. Questions people actually ask

Do wall push-ups actually do anything?

For a true beginner, yes. They teach the pressing pattern, the elbow path and the straight body line with almost no resistance, and Ludewig et al. (2004) measured real serratus anterior activity in the wall version. They stop adding much once you can do a set of 15 with a straight line.

How many wall push-ups should I do a day?

3 sets of 10 to 15, 2 or 3 times a week, not every day, as a rule of thumb. If you can already do 15 with no strain and no form breakdown, the wall has stopped being useful and it is time to move to an incline.

How long should I stay on wall push-ups before moving on?

Days to a couple of weeks for most beginners, not months. Once a set of 10 to 15 feels easy with a straight body line and the chest touching the wall, move your hands to a counter or a table.

How much of my body weight is a wall push-up?

A small fraction, and smaller the more upright you stand. Are wall push-ups good for seniors or after an injury?

They are the standard starting point for anyone whose arms cannot yet carry half their body weight, which includes many older beginners and people returning from a shoulder or wrist problem. Ask a physiotherapist before loading an injured joint; the wall is the lightest version there is.
