Resistance Bands for Pull-Ups
A resistance band looped around the pull-up bar and under a foot or knee takes over part of your body weight through the whole rep, making it a direct bridge to a full pull-up. Thicker bands assist more and thinner bands assist less, so the goal is always the thinnest band you can still complete a clean set with.
What does a resistance band do in a pull-up?
A resistance band in a pull-up is a spring between the bar and your foot that pulls you upward through the entire rep, on the way up and on the way down. That is different from a spotter pushing your feet, who only helps at the moment they choose to help. A band’s assistance is constant and repeatable, which is why it works as a training tool and not just a leg up.
The physics is simple and it matters later in this article. A band’s pull grows with how far it is stretched. Thomas et al. (2005) measured elastic tubing at different strains and found the relation between tension and elongation is linear beyond a short initial threshold: stretch the band twice as far and it pulls roughly twice as hard. At the bottom of a pull-up your foot is furthest from the bar, so the band is longest and helps most. Near the top it is shortest and helps least.
Which band thickness for which body weight?
Thickness decides how much of your body weight the band removes, and no table can be exact, because brands differ and because the same band pulls harder on a taller person, who stretches it further. Uchida et al. (2016) measured 8 colour coded bands at elongations from 25 to 250 percent and found the manufacturer’s stated tensions were overestimates for 5 of the 8 colours. Treat the numbers on the packet, and this table, as a starting point.

The table is a rule of thumb. The real test is the set: 5 to 8 reps with a controlled lowering and a full dead hang at the bottom. If you cannot manage that, move up a thickness. If every rep feels easy, move down.
How do you loop a band for a pull-up?
You loop a band by passing it over the bar and pulling one end through the other, so it hangs as a single strand, then hooking a foot or a knee through the bottom of it. The knee gives less assistance than the foot, because the band is stretched less; the foot gives more. Keep the free leg still, since swinging it changes the stretch on every rep.
How the band is arranged changes how much it helps. Piper et al. (2023) compared bodyweight pull-ups with 2 band arrangements and found a horizontal arrangement produced about 3 times as many reps as no band, while a vertical arrangement doubled them. The loop itself is a lever you can adjust before you change the band at all.
Whichever arrangement you use, the form standard does not change: start from a full dead hang, no kip, chin over the bar, lower under control. The standard is spelled out in how to do your first pull-up.
Do band assisted pull-ups build real strength?
Band assisted pull-ups build real strength, because muscle responds to load and does not know whether the load comes from iron or your own body weight minus a band. Lopes et al. (2019) pooled 8 randomised trials comparing elastic resistance with weights and found no difference in upper limb strength gains (effect size 0.09, with a confidence interval that crossed zero). The muscles doing the work are the ones a pull-up uses: Youdas et al. (2010) recorded the lats at 117 to 130 percent of a maximal isometric contraction during the pull-up, and a band does not switch them off, it lowers the load on them.
What a band cannot do is load the top of the rep as much as the bottom. That is the honest downside, and it decides how you should use one.
What is the honest downside of a band?
The honest downside of a band is that it helps most where a pull-up is easiest and least where a beginner usually stalls. At the bottom, with your foot furthest from the bar, the band is at full stretch and takes the largest share of your weight. As you rise, your foot moves closer to the bar, the band shortens, and the assistance falls away. The last few centimetres to the bar are nearly your own strength.
The consequence is that a band assisted pull-up teaches the full rep pattern and builds grip endurance, and it under trains the top. Two things fix that.
- Pair the band with negatives. Negative pull-ups load your full body weight through the lowering half, top included, on the days you are not using the band.
- Pause at the top. Hold the chin over the bar for 1 second on every band rep (rule of thumb). The band gives almost nothing there, so the pause is honest work on the weakest part of the range.
How do you progress to no band?
You progress to no band by moving down 1 thickness at a time, the same way you would lower an incline for a push-up. When a set on your current band is controlled through every rep, including the dead hang at the bottom and the pause at the top, drop to the next lighter band. Once the thinnest band you own feels easy, take it off and try 1 strict rep from a dead hang.
If that rep fails halfway, go back to the thin band and negatives for another block. If it fails in the last few centimetres, the top is the gap, and pausing at the top of band reps is the fix.
